Eat your ideal body weight in grams of protein daily
Start every day with protein and healthy fat; leave carbs out of breakfast
Build every plate around protein, color, and whole-food carbs
Focus carbohydrate intake around exercise to fuel training and recovery
Plan ahead with simple meal templates and grocery staples
Eat slowly and stop at 80% full to support digestion and satiety
Limit ultra-processed foods and added sugars
Batch-cook proteins (chicken, eggs, Greek yogurt) so high-protein choices are always ready
Use the hand method: palm of protein, fist of vegetables, cupped hand of carbs, thumb of fat
Pre-cut vegetables and keep them at eye level so healthy choices feel effortless
Eat protein within 30–60 minutes after strength training to support muscle repair

Hydration
WATER IS THE FOUNDATION.
Hydration drives metabolism, recovery, mental clarity, and appetite regulation. Most people under-drink before they under-eat.
Drink half your body weight in ounces of water daily
Start the morning with 16–20 oz of water before caffeine
Add electrolytes if you sweat, train, or feel fatigued
Keep a reusable bottle visible and refill on a schedule
Limit sugar-sweetened beverages and excess alcohol
Use urine color as a simple hydration check (pale yellow)
Drink 8 oz of water before every meal and snack to support digestion
Flavor water naturally with lemon, cucumber, or mint if plain water feels boring
Set hourly reminders during sedentary work to stand up and take a hydration break
Increase intake by 16–20 oz on training days or in hot weather

Daily Movement

Sleep Optimization
RECOVER LIKE IT MATTERS.
Sleep is the most powerful recovery tool available. It regulates hormones, appetite, mood, and performance more than any supplement.
Target 7–9 hours of sleep, ideally 8 hours nightly
